Wake at the same time every day, weekends included.

A steady wake time is the anchor for your body clock, the internal rhythm that times sleep, alertness, and hormone release. Bedtime can move a little. The wake time should not. Sleep physicians recommend getting up at the same time every day, weekends and holidays included. In a study of nearly 61,000 adults wearing sleep trackers, the people with the most regular sleep and wake timing had about a 30 percent lower rate of death over the follow-up than the least regular, and how regular they were predicted that better than how long they slept.

Get outside in daylight in the first hour you are awake.

Light at that hour is what sets your body clock's timing for the rest of the day. Ten minutes is a fine start and longer is better. It is being outdoors that does the work, not the sunshine: in one study, the first two hours awake outdoors averaged more than three times the light of the same hours in an ordinary indoor environment, so an overcast morning in Fort Worth, TX still counts. In a UK study of more than 400,000 adults, every extra hour spent outdoors in daylight went with waking more easily, feeling tired less often, and fewer trouble-sleeping symptoms. Take the coffee outside.

Close the laptop at least half an hour before bed, and wind down instead.

Sleep physicians recommend a calm bedtime routine and turning electronic devices off at least thirty minutes before bed. In a controlled study, evenings spent reading on a backlit screen held melatonin down, pushed the body clock more than an hour and a half later, and left people taking about ten minutes longer to fall asleep and less alert the next morning. That study used four hours of screen time a night at full brightness, so ordinary evenings are milder than that. Across large studies the honest effect is on the clock rather than on how long you sleep: later screens, later bedtime. A fixed stop time is what makes it actually happen.

The starting point. A man in his early fifties in Fort Worth, TX came in with almost the same reading.
